Some of the clearest evidence on fullness comes from a frequently cited experiment published in 1995 in the European Journal of Clinical Nutrition. Researchers served people equal-calorie portions of 38 common foods, asked them to rate their fullness every fifteen minutes for two hours, and then measured how much they ate afterward. Each food was scored against white bread, which was set at 100. Boiled potatoes landed at the top with a score of about 323, meaning they were roughly three times as filling as the same number of calories from white bread. A croissant sat near the bottom at about 47.
When the researchers looked at why some foods scored so much higher, a clear pattern emerged: the most filling foods tended to be higher in protein, fiber, and water, and lower in fat. Modern satiety research has refined this into four interacting qualities that largely determine a food's "filling power."
The Four Levers of Fullness
The first lever is protein, the single most satisfying nutrient per calorie. As reviewers writing in Frontiers in Nutrition describe, raising the protein content of a meal without adding calories tends to increase fullness and can reduce how much you eat later. Protein also takes more energy to digest than fat or carbohydrate, which adds to its satisfying effect.
The second lever is fiber, the part of plant foods your body cannot fully break down. Fiber adds bulk that physically fills the stomach, and the viscous, soluble kind — the sort found in oats and beans — forms a gel in the gut that slows digestion and stretches out the feeling of fullness. Most adults fall well short here: according to the Harvard T.H. Chan School of Public Health, Americans average only about 15 grams of fiber a day, while general recommendations land closer to 25 to 35 grams, or roughly 14 grams for every 1,000 calories.
The third lever is water content and food volume. Foods that are naturally watery — most fruits, vegetables, and brothy dishes — take up space in the stomach and add weight to a meal without adding many calories. That extra volume helps you feel satisfied sooner.
The fourth lever ties the others together: energy density, or how many calories a food packs into each gram. Low-energy-density foods let you eat a genuinely satisfying volume for relatively few calories, which is why a large plate of vegetables and lean protein can feel more filling than a small, calorie-dense pastry. The four levers rarely act alone — the most filling meals usually combine two or three of them at once.
