The Quiet Process Happening After Every Workout
Every time you do a meaningful resistance training session, you create small disruptions in your muscle fibers. Your body responds by ramping up a process called muscle protein synthesis, or MPS — essentially, building new muscle protein to repair and reinforce what you trained. According to a review published by the National Library of Medicine, this elevated MPS lasts for roughly 24 to 48 hours after training, and the essential amino acids in dietary protein provide both the raw materials and the signal that drives it.
You actually gain muscle when MPS exceeds the opposite process, muscle protein breakdown, over time. That is the whole game. Food gives you the input; training gives you the trigger. Without both, very little changes.
The Role of Leucine
Of the essential amino acids, one does most of the signaling work: leucine. It is a branched-chain amino acid that activates the cellular pathway responsible for switching MPS on. Research generally points to about 2.5 to 3 grams of leucine per meal as the threshold that maximally stimulates muscle protein synthesis in healthy adults. Older adults often need to aim toward the higher end because of something called anabolic resistance — the body simply becomes a bit less responsive to a given dose of protein with age.
In practical terms, that threshold maps to roughly 25 to 35 grams of high-quality protein per meal. Foods like chicken, eggs, Greek yogurt, salmon, and soy all clear it comfortably in normal serving sizes. The foods further down this list, like quinoa and oats, contribute supporting protein and amino acids but generally need to be paired with a richer source to hit the threshold on their own.
